I’ve built successful programs both ways. Here’s what most of this debate gets wrong—and how to know which one you should be using.

Over the years, I’ve designed a number of popular muscle-building programs using both full-body training and body-part splits. I’ve also had plenty of debates about which approach works better.
On one end is the traditional bro split—the Monday-chest-and-triceps, Tuesday-back-and-biceps template that’s been a bodybuilding staple for decades. On the other is full-body training, with every major muscle group trained in every session.
Does one approach build more muscle than the other? And if you choose the wrong one, are you leaving muscle on the table?
I’ve used both workout styles successfully in my own training and in the programs I’ve created. And here’s what I think most discussions about training splits get wrong: They focus too much on how the training week looks on paper instead of the total volume of work.
Two to three muscle groups per workout versus everything-every-session. That’s not what determines whether you grow, but rather how much quality work each muscle gets across the week—and whether you can recover from it. In other words, both approaches can work.
That doesn’t mean your training split is irrelevant. Your schedule, experience level, goals, and ability to recover can all make one a better fit than the other. Here, I’ll break down the advantages and limitations of each—and explain when you should use full-body training versus a body-part split.
What The Research Actually Shows
This is an area where people cherry-pick research in both directions, so let me lay out what we’ve got.
Frequency research leans toward twice weekly. A 2016 review in Sports Medicine pooled 10 studies to ask how often a muscle should be trained. Training a muscle twice a week produced a bigger effect on growth than training it once—an effect size of 0.49 versus 0.30—and the researchers concluded that major muscle groups should be trained at least twice weekly.
Here’s the part most people quoting that review leave out, though: Weekly volume wasn’t always matched between the groups being compared, so some of that advantage came from the higher-frequency groups simply doing more total work. The finding holds, but it doesn’t prove that dividing the same work between two sessions beats doing it all in one.
Higher frequency showed an advantage even when volume was matched. A 2015 trial in the Journal of Strength and Conditioning Research controlled for that directly. Researchers divided 19 men with at least four years of training experience into two groups. Over eight weeks, both trained three days a week, performing the same 21 exercises, the same 3 sets of 8-12 reps to failure, and the same rest between sets. The only difference was frequency: one group trained everything each session, the other trained two or three muscle groups per session.
The total-body group gained significantly more biceps thickness, and the results also favored total-body training at the quads and triceps. This suggests frequency may still influence growth even when weekly volume is identical.
For fat loss, the evidence leans more strongly toward full-body training. A 2024 randomized trial in the European Journal of Sport Science compared the two approaches in well-trained men. Both groups trained five days a week in the 8-12-rep range, with weekly volume equalized and diets monitored. The only difference was how the work was arranged: the full-body group trained each muscle all five days, while the split group trained each muscle once.
After eight weeks, DEXA scans showed the full-body group had lost roughly 6 percent body fat while the split group had gained about 2 percent. A 2016 study in Biology of Sport involving rugby players found the same thing with volume equalized.
Note what this is not saying. It isn’t that full-body training is just a practical option for guys who can only train three days a week—both groups trained five days and did the same weekly sets. It suggests a body-composition advantage beyond convenience.
The Case For The Body-Part Split
Let me give this one its due, because it gets dismissed too casually.
Dedicating a whole workout to chest lets you attack it from multiple angles, across multiple rep ranges, with intensity techniques stacked on top. Sixteen to 20 working sets in one session, done well, is a serious growth signal, and you can’t do that for every muscle group in a full-body workout. Total weekly volume isn’t the only thing that matters—the fatigue, the muscle damage, and the pump you get from concentrating that work all play a role.
Recovery demands also rise with training age. The stronger you get, the more taxing each session becomes on muscles, joints, and the nervous system. A heavy leg session for an advanced lifter can take several days before performance rebounds, and training legs again too soon subtracts quality from the next session.
The body-part split limitation: a one-muscle-per-day split gives each muscle a single stimulus per week, below what the frequency research supports for most lifters.
The Case For Full-Body Training
The strongest argument here is more modest than the version you usually hear. Full-body training doesn’t have some magic growth property. It’s a straightforward way to make sure every muscle gets trained multiple times a week without living in the gym six days a week.
It’s also more forgiving. On a one-muscle-per-day split, missing a session wipes out a body part until the calendar comes back around—miss leg day twice a month and you’ve cut your annual leg training from about 52 sessions to roughly 28 without ever deciding to train legs less. With full-body training, a missed session costs every muscle a fraction of one week’s work instead.
If you do decide to try full-body training, don’t just do one exercise per body part for three sets and call it a program—it’s not that simple.
The full-body training limitation: per-session volume for any one muscle is capped by time and fatigue. If a lagging body part needs 18 quality sets, you’re not getting them in a full-body workout.
Three Questions For Choosing Your Split That Decide It
When deciding which type of training split to do, consider these factors:
How much work is each muscle actually getting per week? Open your log and count real working sets per muscle groups—not warm-ups, not the sets you bailed on four reps early. A lot of lifters who think they have a structure problem actually have a volume problem. They’re running a five-day split, doing six working sets for back all week, and blaming the split.
Can you deliver that work at quality in one session? There’s a point in every workout where sets stop being productive and start being expensive. These expensive sets are often referred to as “junk volume.” If 18 sets of chest means the last six are junk, you don’t have 18 sets—you have 12 productive sets and some extra soreness. But if you can genuinely put 16 to 20 quality sets into one muscle group in one session, the split is giving you something full-body can’t.
How much fatigue are you generating? After you train a muscle, muscle protein synthesis—the process that repairs and builds muscle tissue—stays elevated for roughly 24 to 72 hours, and that window gets shorter as you get more advanced, not longer. That makes a case for training muscles more often (ie, full-body training). But advanced lifters also generate far more overall fatigue per session, which makes a strong case for more recovery (body-part split). A beginner and an advanced lifter doing the “same” workout aren’t creating anywhere near the same stress.
You Don’t Actually Have To Choose
Here’s where I’ve landed after four decades of designing both types of split and doing them myself: the best answer isn’t either one. It’s both.
